The Movement Standards
(including videos when appropriate)
Cleans
The Cleans in WOD#1 for Standard Men, Standard Women, Scaled Men and Scaled Women are Full Squat Cleans. Every rep will begin with the weight on the ground. Each rep will include a full squat, hip crease lower than the top of the knee, with the weight supported on the front of the torso. The rep is complete once you have risen from the full squat into a fully upright position, knees fully extended and hips fully extended, with the weight supported on the front of the body.
You do not have to catch the weight in a full squat, but a full squat is required during the rep. In other words, a Power Clean followed by a full depth front squat will be accepted.
If you receive a no count due to not reaching full depth in the squat, you can redo just the squat portion of the rep to get the rep to count, provided you have not already set the weight down.
Dumping – you will be allowed to dump the weight from the shoulder rack position. However, you will be performing the Cleans on a 4×6 rubber stall mat. Your weight, must be on the mat at the beginning of each rep. If the weight bounces off the mat from dumping it, you must move it back onto the mat before the next rep.
Power Cleans
The Cleans in WOD #1 for Masters Men, Masters Women, Super Masters Men and Super Masters Women are Power Cleans. Every rep will begin with the weight on the ground. You do not have to reach a full depth squat during the rep. The rep is complete once you have risen from the catch of the weight into a fully upright position, knees fully extended and hips fully extended, with the weight supported on the front of the body.
KB Swings
KB Swings are in WOD #1 for Standard Men, Standard Women, Scaled Men, Scaled Women, Masters Men, Masters Women, Super Masters Men and Super Masters Women as well as WOD #2 for TEAM.
The KB Swing begins by swinging the weight in between the legs and up to an overhead position with arms full extended. At the top of the swing, any portion of your face must be visible in front of your fully extended arms and your knees and hips must be fully extended (watch out for the rebending of the hip!). You do not have to maintain fully extended throughout the entire swing, but they must be fully extended (no bend in the elbow) at the top of the swing. Both hands must be on the KB during the swing.
No Dumping – no dumping of the KB is allowed. The KB must be static on the ground (not bouncing) before you remove your hands from the KB. The penalty for not controlling the KB to static is your last rep not counting and you will have to repeat the rep for it to count.
DB Renegade Man-Makers
DB Renegade Man-Makers (DBRMM) are in WOD #2 for Standard Men, Standard Women, Scaled Men and Scaled Women.
Every rep begins with you standing, holding the dumbbells at your sides. Without ever letting go of the dumbbells; lower the dumbbells to the ground close to your feet, jump or step your feet back to a fully extended position, complete 1 push-up low enough that your elbows are higher than your shoulders (your chest does not have to touch the ground), complete a 1-arm DB dumbbell row with 1 arm and then the other, making sure that your elbow is higher than your shoulder at the top of the row, jump or step your feet forward to close to your hands, complete a full depth dumbbell squat clean (hip crease lower than the top of the knee), thruster the dumbbells up to an arms fully extended overhead position with your full ear showing in front of your arms.
In lieu of the full dumbbell squat clean, you can simply stand up with the weights, bring the dumbbells up to your shoulders however you choose (swinging for example) and then complete a full depth thruster or a full depth front squat followed by a dumbbell press to an arms fully extended overhead position with your full ear showing in front of your arms.
You cannot let go of the dumbbells during any portion of the rep. If you do, you have to start the rep over.
Your knees and thighs cannot touch the ground during any portion of the rep.
Exception for Scaled Men and Scaled Women – if you are competing in the Scaled Men’s or Scaled Women’s divisions, you are allowed to lower your knees/thighs to the ground during the push-up portion of the DBRMM only. But, they must come back up off the ground for the 1-arm rows and the duration of the rep.
No Dumping – no dumping of the dumbbells is allowed. The dumbbells must be static on the ground (not bouncing) before you remove your hands from the dumbbells. The penalty for not controlling the dumbbells to static is your last rep not counting and you will have to repeat the rep for it to count.
Double Unders
Double Unders are in WOD #2 for Standard Men and Standard Women.
The jump rope passes under your feet twice in 1 jump.
Single Unders
Single Unders are in WOD #2 for Scaled Men and Scaled Women.
The jump rope passes under your feet once in 1 jump.
GHD Sit-ups
GHD Sit-ups are in WOD #2 for TEAM.
From a seated position in the GHD, lower yourself backwards low enough that your hand/fingers of 1 hand touch the ground or the base of the GHD, then raise yourself up high enough that you touch the pads holding your feet with both hands. This is 1 rep. Touch the ground, touch the foot pads.
If you are 5’4” or shorter, a 45lb bumper plate may be placed on the ground or base of the GHD and you can touch that at the bottom of the rep. To qualify for this, you must have your judge measure your height prior to the start of your heat. Preset measuring sticks will be available and ready for the judges.
You and your team members may adjust the GHD settings in between turns.
Deadlifts
Deadlifts are in WOD #2 for TEAM.
Every rep will begin with the weight on the ground. The rep is complete once you have lifted the weight off the ground into a fully upright position, knees fully extended and hips fully extended, with the shoulders behind the vertical plane of the bar.
No Dumping – no dumping of the weight is allowed. The weight must be static on the ground (not bouncing) before you remove your hands from the weight. The penalty for not controlling the weight to static is your last rep not counting and you will have to repeat the rep for it to count.
Burpees
Burpees are in WOD #2 for TEAM.
From a standing position, lower yourself to the ground by placing your hands on the ground close to your feet, jump or step your feet back to a fully extended position, touch your chest to the ground, jump or step your feet forward close to your hands, jump in the air and clap overhead while in the air.
Successful Burpee reps require 2 simple things; 1) chest hits the ground, and 2) you clap overhead or behind your head while jumping in the air with hips fully extended (watch out for the hunched over jump – it will not count).
Junk Carry
The Junk Carry is in WOD #1 for TEAM.
During the carries, all items must be off the ground. If you have to set the item(s) you are carrying on the ground, you cannot be moving. Once you get the item(s) back up off the ground, you can continue to move.
Sandbag Run
The Sandbag Run is in WOD #3 for Standard Men, Standard Women, Scaled Men and Scaled Women and WOD #2 for Masters Men, Masters Women, Super Masters Men and Super Masters Women (done with the Standard and Scaled divisions’ WOD #3) .
During the sandbag portion of the run, the sandbag must be off the ground. If you have to set the sandbag down on the ground, you cannot be moving. Once you get the sandbag back up off the ground, you can continue to move.
Feel free to comment and ask questions below.

Good looking WOD’s!
On the KB Swings does the bottom of the KB have to be straight at the top or can there be a lean to it?
Matt and Pam,
Can the 5th team member fill in throughout the wod’s? I am not clear on the role of the 5th team member.
I am sooooo excited!!!! This is going to be fun!!
In WOD #2 Individual- do scaled men/women have to do the 45 single unders or can we opt to do the 15 double unders?
Is there an elimination process – for either not completing a WOD in the prescribed time or finishing near the bottom? Or will all athletes have a chance to do all the WODs?
Thanks!!
Daniel: we don’t care where the kb is pointed so long as the arms are fully extended at the top of the swing and face is showing past front of the arms.
Beth: you have the option of 5 team members so that you may run a particular 4 in one wod and a different combo of 4 in the other wod. No, you can’t have the 5th member swapping in and out during a given wod.
Laura: to keep the wod exactly the same for all in that division, all athletes competing scaled must do the 45 single unders.
Jon: no elimination process. you will compete in all the wods.
Matt,
On team WOD 2, do you complete all GHD’s before moving on to the swings or do you have one athlete doing each at once? In other words, are we going to have one person working while three rest?
Matt, awesome WODs, can’t wait. Just one question so far. In the First WOD, for men standard: can we do all 15 cleans, then break the other two movements in 2 or 3 rds? Or any similiar pattern with any movement. i.e all 3 x 200′s, then break the other 2 movements?
Thanks you.
man I am excited, RLTW!
Very excited for this event! I know it will be one to remember! Nice touch with the movement standard videos, wouldn’t expect anything less from CFC!
Travis: yes, all reps of a given movement have to be completed before the team can start working on the next movement.
Miguel: yes, you can do all 15 cleans and then break the rest of the work up somehow so long as its in the multiples listed. Specific example – 15 cleans, run 400m, 40 swings, run 200m, 20 swings.
Matt,
I didn’t see a course layout/description for vest/sandbag runs. Are you sharing that beforehand?
Thx!
On WOD 1 can you do the cleans “touch and go” or do you have to start with the bar static on each rep? Thanks!!
Scott: run course will be explained on the day off.
Jon: touch and go is fine, so long as the weight touches the ground before each rep.
Will you get points for the reps you complete even if you are not able to finish the WOD?
On the DBRMM for standard, if our knees touch do we need to restart that rep from the beginning?
On the cleans, do your elbows have to be parallel to the ground in the rack position or can they be lowered for those who can’t get into that position.
As for identification what will you need and does it have to be a Texas state drivers license? I felt like I read this somewhere, but can’t find it now. Will another valid state license be ok, I also have a govt issued permanent resident card if not. Thanks!
Matt,
On Sunday I tweaked my knee I went to a doctor and was diagnosed with chondromalacia. My knee is not 100% and I fear front squats will compound the problem. I am not completely pain free and I have not loaded the knee other than air squats. Pistols are a no go as well. I plan on testing the knee tomorrow morning with the Rx’ed weight and seeing what I can handle. I have been really excited about the competition for two months now but I know that CrossFit is not something you can tackle at less than 100%. I have made some foolish decisions in the past and pushed injuries when I shouldn’t have. I will email you Friday morning if I cannot attend and I hope you are able to give my spot away if I cannot compete. Thank you and good luck to everyone involved in the competition.
Sincerely.
Brandon Ecker
CrossFit New Orleans
[...] This weekends October Obliteration WODs [...]
Wendy: yes, you will get points for everything you complete even if you don’t finish the WOD by the cutoff
Kelee: if you get a no count during any portion of the DBRMM, you can repeat that piece and continue finishing the rep from there so long as you have not let go of the DBs
James: no your elbows/upper arms do not have to be parallel to the ground in the clean
Brandon: thanks for the heads up. do what you think is best and be smart.
I do have 1 person waiting to jump into the standard division if someone cancels.
Diana: we won’t be carding anyone. we’ll believe you are who you say you are.
If one does not complete a WOD by the cutoff time, does that mean said person is eliminated from the competition? Completing the sandbag run in 10 min seems pretty tight for a young person, much less an old timer!
Tex: no, you are not eliminated. you will get a score for whatever you complete. And, we tested the WODs and I have no doubt you will complete the run in 10min
On the man makers for the scaled men, can you rest while in the bottom position of the push up, i.e. laying flat on the ground with hands on DBs? Thanks!!
For the sandbag run will there be a specific way you have to hold the sandbag or can you carry it anyway possible?
For team WOD 2, must every team member attempt each movement? Or is it possible for 1 or 2 team members to do all reps for one movement?
Jon: yes you can rest in that position
Laura: no specific way as long as the sandbag is not touching the ground
Sara: every team member must participate in each movement, even if its for just 1 rep
During what times can we register on Friday?
Zulema: between 4:00-8:00pm
If injured, is there a possibility of going into the scaled division, as to not push myself to hard?
On the quiz, do we have to wait for the proctor to finish the question or can we interrupt with an answer?
Ace: a possibility, yes.
Scott: interrupting is rude! but, if you feel you must, yes you an interrupt with a “final answer.” if the final answer is wrong, you just missed a question……by being rude.
LOL!!
I lol’d too. Good one Matt!
Aha! Jeopardy style
If we are old and in the scaled division can we drop weight on the Cleans and take the 20 second per 10 pound penalty?
if you were to dnf – how do the points break down per exercise in wod 1. is it based off of total reps? if so what is the total for the run? or would each of the movements be weighted differently?
Quack: in the scaled and standard divisions, no self-scaling in exchange for time penalty.
Mary: if you dnf (on wod 1), 5 sec will be added to your time (10:00 min) per swing not completed and 10 sec per clean not completed and 45 sec per run not completed.
I dropped out of school because of quizzes, started crossfit thinking it was hardcore…. But now you are making me feel like a little schoolgirl doing a quiz for a WOD, WTF!!
